I am obviously not being intelligent but can somebody please give me the basic export input to get a Jpeg that is:

Please make sure your images are Jpeg in format, have a compression quality between 8 and 10 (or 75 to 85 if using Adobe Lightroom) and are between 1500 to 2100 pixels on its longest side.

i have tried so many versions and i am assuming the competition organizers are attempting to achieve files of about 2.5 mb, but i seem to either get 500kb or 30 mb.

JPG file sizes will vary immensely depending on subject matter. A sharp image with a ton of detail will end up a lot larger that a soft image with little detail.

In the lightroom export dialogue click on "resize image" and set it to "longest edge" and 2100 pixels. Then adjust the JPG compression to 80. That's what they have asked for and again file size will vary depending on image.
